Protraction / Retraction
Retraction directly activates the weak deep flexors while lengthening the tight suboccipitals, working both sides of the upper cross at once.
Upper crossed syndrome pairs tight chest and upper trap muscles with weak deep neck flexors and mid-back, pulling the head forward and rounding the shoulders. This program attacks the weak side of that cross, rebuilding the deep flexor and postural strength that lets the tight side finally release. It corrects the imbalance behind neck and shoulder pain by retraining posture from the neck down.

Rebalance muscle tension between the neck, shoulders, and upper back to restore alignment, reduce pain, and improve movement quality.
Reintroduce balanced motion and teach the head to sit back over the shoulders. The crossed pattern loosens its grip once the opposite muscles start working.
Retraction directly activates the weak deep flexors while lengthening the tight suboccipitals, working both sides of the upper cross at once.
A light full circle loads the neck evenly in every direction, breaking the front-dominant pattern the syndrome locks in.
Level-chin rotation restores clean turning that rounded shoulders and a forward head have distorted into a shrug-and-tilt pattern.
Advance whenAdvance when the retracted position feels natural rather than forced during daily activities.
Strengthen the underactive muscles with holds and controlled tempo. The goal is waking the weak links so the overworked traps and chest can stand down.
Retraction holds build endurance in the deep flexors, the single weakest link in the upper crossed pattern.
The 3-1-3 tempo keeps the movement slow enough that the deep stabilizers must do the work the dominant surface muscles usually steal.
Neutral isometric bracing trains the neck and upper back to share load in balanced alignment instead of the crossed compensation.
Advance whenAdvance when holds no longer recruit the upper traps and shoulders stay relaxed through every set.
Integrate the rebalanced muscles into multiplanar movement and longer efforts. Strength gained in isolation now has to hold up while the neck actually moves.
Slow full circles demand sustained balanced effort from all sides of the neck, cementing the symmetry earlier phases restored.
Diagonal paths strengthen the neck through the oblique planes where crossed imbalances hide, reaching what straight-line drills cannot.
Rotational isometrics build even left-right strength, correcting the side-to-side asymmetries that develop alongside the front-back cross.
Advance whenAdvance when diagonal and rotational hold work stays strong without shoulder hiking or neck fatigue.
Preserve the corrected balance with heavier, consolidated work. This is the routine that keeps the cross from re-forming.
Eyes-closed rotation verifies the head tracks true without visual crutches, proof the balanced pattern has become automatic.
Loaded full-range diagonals keep every plane strong so no muscle group drifts back into dominance.
Moderate-load tempo gliding maintains the deep flexor strength that anchors the entire correction.
The 360 degree resistance head unit this program is built around, with the anchor and bands you need to train every direction from day one.

We call for an effort level instead of a specific weight, because the right resistance depends on you, the movement, and where you are in your training. For the sets and reps listed on each exercise, pick the resistance that makes the last few reps feel like the level shown.
You finish the set with several clean reps still in the tank. The work stays easy and fully controlled from the first rep to the last.
You could manage a few more reps at the end, but not many. The final reps take real effort while your form holds.
You reach the last prescribed rep with little or nothing left. Completing every rep with good form is genuinely hard.
These are starting points, not rules. Everyone is built differently, so adjust to fit you: size down if your form breaks before the final rep or a movement aggravates a symptom, and only size up once every rep feels smooth and pain free. When you are unsure, choose the lighter option.
