Travel Shoulder Workout

A full shoulder session you can run anywhere with just a band, scaled in three tiers by the space and time you have. Even the hotel-room version pairs the ATY combo and reverse flies with explosive presses, and the fuller tiers add A, T, and Y pulls, overhead holds, rows, and diagonal pulls. It keeps your shoulder training on track on the road with no gym required.

Level 1 · Hotel-Room Quick

Get it done in a hotel room. The ATY combo, reverse flies, and explosive presses cover pull, rear shoulder, and press in minimal space. This tier keeps training alive when all you have is a doorway and a band.

01

ATY Combo (Crossed)

3 sets of 12 repsMid Anchor

Comprehensive scapular activation exercise combining three fundamental shoulder patterns. Excellent for addressing scapular dyskinesis and promoting balanced shoulder function. Ideal for warm-up, activation, and corrective exercise applications across multiple programs.

How To
1Stand facing mid-level anchor with crossed bands.
2Begin with A position (arms out to sides at 45 degrees forming letter A), pull back engaging posterior deltoid and rhomboids.
3Transition to T position (arms straight out to sides at 90 degrees), pull back emphasizing middle trapezius.
4Finish with Y position (arms overhead at 45 degrees forming letter Y), pull back activating lower trapezius and serratus anterior.
5Perform as continuous flowing sequence or hold each position.
Coaching Cues
Lead with pinkies in all positions
maintain slight elbow bend
squeeze shoulder blades together at end of each position
control the return phase
breathe rhythmically throughout sequence
focus on scapular movement quality over speed.
Muscles Activated

02

Reverse Fly (Uncrossed)

3 sets of 12 repsHigh Anchor

Fundamental posterior chain exercise. Excellent for postural correction and activation across all programs.

How To
1Stand facing anchor point, arms extended forward at shoulder height.
2Pull arms apart horizontally, squeezing shoulder blades together.
Coaching Cues
Keep slight bend in elbows
lead with pinkies
pause at full retraction
avoid using momentum
Muscles Activated
Posterior DeltoidRhomboidsMiddle Trapezius
03

Explosive Overhead Press (Uncrossed)

3 sets of 8-12 repsLow Anchor

Develops overhead power and strength. Adjust tempo from explosive (sports) to controlled (rehab).

How To
1Stand facing away from low anchor or step on bands.
2Press arms overhead explosively.
3Lower with control to shoulder level.
Coaching Cues
Drive through heels
press straight up
reach tall at top
control the descent
keep core engaged
Muscles Activated

Level 2 · On-the-Road Standard

Run the on-the-road standard. A and T pulls, overhead holds, and lat pulls add pulling volume and overhead stability for a fuller travel session. This level holds your strength while you are away.

01

A Shape Pulls

3 sets of 12 repsMid Anchor

Isolated scapular retraction at 45 degree arm angle. Targets mid-trapezius and rhomboids for postural correction. Excellent for addressing rounded shoulder posture and upper crossed syndrome. Can be used in isolation or as part of combination sequences.

How To
1Stand facing mid-level anchor, arms extended forward and down at approximately 45 degree angle forming letter A shape.
2Pull bands back horizontally, squeezing shoulder blades together while maintaining arm angle.
3Focus on scapular retraction without excessive shoulder elevation.
4Return with control to start position.
Coaching Cues
Maintain 45 degree arm angle throughout
lead with elbows and pinkies
avoid shrugging shoulders
focus on horizontal pull
squeeze shoulder blades at end range
control eccentric phase
chest up and proud throughout.
Muscles Activated
Posterior DeltoidRhomboidsMiddle TrapeziusExternal RotatorsScapular Stabilizers
02

T Shape Pulls

3 sets of 12 repsMid Anchor

Classic middle trapezius isolation exercise. Primary movement for addressing postural deficits and scapular retraction weakness. Essential for all programs focusing on posture correction and shoulder blade control. Often called reverse fly at 90 degrees.

How To
1Stand facing mid-level anchor, arms extended straight out to sides at shoulder height (90 degree abduction) forming letter T shape.
2Pull bands back horizontally, squeezing shoulder blades together while keeping arms parallel to ground.
3Maintain shoulder-height arm position throughout movement.
4Return with control.
Coaching Cues
Arms stay parallel to floor
lead with pinkies
elbows slightly bent
squeeze shoulder blades together forcefully
avoid dropping arms
maintain level shoulders
control return phase
think proud chest position.

03

Overhead Position Holds (Uncrossed)

3 holds of 30-40 secondsLow Anchor

Builds isometric overhead strength and stability. Critical for overhead athletes and blocking sports.

How To
1Press arms overhead and hold position against band resistance.
2Focus on stability and endurance in overhead position.
Coaching Cues
Hold steady position
breathe normally during holds
resist perturbations
maintain overhead alignment
Muscles Activated
Anterior DeltoidSerratus AnteriorTricepsCore
04

Lat Pulls (Crossed)(partial hip hinge)

3-4 sets of 10-12 repsHigh Anchor

Activates lats for swimming and overhead athletics. Excellent for thoracic extension and lat engagement.

How To
1Stand facing high anchor, pull from high to low position activating lat muscles and promoting thoracic extension.
Coaching Cues
Emphasize lat engagement
pull elbows to ribs
promote thoracic extension
control movement
Muscles Activated
Posterior DeltoidLatissimus DorsiSerratus Anterior

Level 3 · Full Travel Session

Take on the full travel session. Y-shape pulls, anti-protraction, rows, and diagonal pulls hit every angle of the shoulder. This tier is a complete workout you can run from anywhere.

01

Y Shape Pulls

3 sets of 12 repsMid Anchor

Lower trapezius dominant exercise crucial for scapular upward rotation and depression. Addresses scapular dyskinesis and prepares shoulders for overhead function. Essential for overhead athletes, swimmers, and anyone with shoulder impingement concerns.

How To
1Stand facing mid-level anchor, arms extended forward and up at approximately 45 degree angle forming letter Y shape overhead.
2Pull bands back and down, emphasizing scapular depression and retraction.
3Focus on engaging lower trapezius to pull shoulder blades down and together.
4Return with control.
Coaching Cues
Maintain Y angle throughout
initiate movement from shoulder blades
focus on downward pull of scapulae
reach tall at start of each rep
avoid excessive arm bend
control descent
think pull shoulder blades into back pockets.
Muscles Activated

02

Anti-Protraction Strengthening (Uncrossed)

3 sets of 12 repsLow Anchor

Counters forward shoulder posture from prolonged sitting. Strengthens posterior chain.

How To
1Stand facing low anchor, resist forward pull of bands by maintaining retracted shoulder position.
2Focus on posterior strength.
Coaching Cues
Resist protraction forces
maintain good posture
engage posterior chain
counter forward positioning

Set your resistance

Light, medium, or heavy?

We call for an effort level instead of a specific weight, because the right resistance depends on you, the movement, and where you are in your training. For the sets and reps listed on each exercise, pick the resistance that makes the last few reps feel like the level shown.

Light

You finish the set with several clean reps still in the tank. The work stays easy and fully controlled from the first rep to the last.

Medium

You could manage a few more reps at the end, but not many. The final reps take real effort while your form holds.

Heavy

You reach the last prescribed rep with little or nothing left. Completing every rep with good form is genuinely hard.

These are starting points, not rules. Everyone is built differently, so adjust to fit you: size down if your form breaks before the final rep or a movement aggravates a symptom, and only size up once every rep feels smooth and pain free. When you are unsure, choose the lighter option.
