Power & Speed Shoulders

For explosive band work that builds general athletic shoulder power. It primes the system with the ATY combo, scapular activation, and explosive presses, then builds explosiveness with low-to-high diagonal power, rotational power throws, and A and Y pulls. The finish peaks power with power pull-downs, serve and throw simulation, sport-specific patterns, overhead holds, and diagonal pulls.

Phase 1 · Prime the System

Prime the system for speed. The ATY combo, scapular activation, and explosive presses wake the stabilizers and rehearse fast, coordinated firing. A primed shoulder is what lets you produce force quickly and safely.

01

ATY Combo (Crossed)

3 sets of 12 repsMid Anchor

Comprehensive scapular activation exercise combining three fundamental shoulder patterns. Excellent for addressing scapular dyskinesis and promoting balanced shoulder function. Ideal for warm-up, activation, and corrective exercise applications across multiple programs.

How To
1Stand facing mid-level anchor with crossed bands.
2Begin with A position (arms out to sides at 45 degrees forming letter A), pull back engaging posterior deltoid and rhomboids.
3Transition to T position (arms straight out to sides at 90 degrees), pull back emphasizing middle trapezius.
4Finish with Y position (arms overhead at 45 degrees forming letter Y), pull back activating lower trapezius and serratus anterior.
5Perform as continuous flowing sequence or hold each position.
Coaching Cues
Lead with pinkies in all positions
maintain slight elbow bend
squeeze shoulder blades together at end of each position
control the return phase
breathe rhythmically throughout sequence
focus on scapular movement quality over speed.

How To
1Activate scapular muscles through various pulling and stabilization patterns.
2Focus on scapular control and activation.
Coaching Cues

Muscles Activated
Lower TrapeziusSerratus Anterior
03

Explosive Overhead Press (Uncrossed)

3 sets of 8-12 repsLow Anchor

Develops overhead power and strength. Adjust tempo from explosive (sports) to controlled (rehab).

How To
1Stand facing away from low anchor or step on bands.
2Press arms overhead explosively.
3Lower with control to shoulder level.
Coaching Cues
Drive through heels
press straight up
reach tall at top
control the descent
keep core engaged

Phase 2 · Build Explosiveness

Build explosiveness. Low-to-high diagonal power, rotational power throws, and A and Y pulls train the shoulder to accelerate and transfer force. This is where controlled strength becomes real speed.

01

Low to High Diagonal Power (Uncrossed)

3 sets of 8 repsLow Anchor

Functional diagonal patterns. Excellent for throwing sports and kinetic chain development.

How To
1Pull explosively from low to high in diagonal pattern.
2Use legs and core for power generation.
3Complete follow-through.
Coaching Cues
Use legs and core
explosive upward pull
complete follow-through
integrate whole body movement

02

Rotational Power Throws (Alternating)

3 sets of 8 repsMid Anchor

Maximum rotational power for sports. Develops core integration and striking/throwing power.

How To
1Rotate explosively alternating directions, simulating powerful rotational motions with maximum velocity.
2Focus on core engagement.
Coaching Cues
Maximum rotation speed
engage core
maintain balance
use whole body for power generation

03

A Shape Pulls

3 sets of 12 repsMid Anchor

Isolated scapular retraction at 45 degree arm angle. Targets mid-trapezius and rhomboids for postural correction. Excellent for addressing rounded shoulder posture and upper crossed syndrome. Can be used in isolation or as part of combination sequences.

How To
1Stand facing mid-level anchor, arms extended forward and down at approximately 45 degree angle forming letter A shape.
2Pull bands back horizontally, squeezing shoulder blades together while maintaining arm angle.
3Focus on scapular retraction without excessive shoulder elevation.
4Return with control to start position.
Coaching Cues
Maintain 45 degree arm angle throughout
lead with elbows and pinkies
avoid shrugging shoulders
focus on horizontal pull
squeeze shoulder blades at end range
control eccentric phase
chest up and proud throughout.

Y Shape Pulls

3 sets of 12 repsMid Anchor

Lower trapezius dominant exercise crucial for scapular upward rotation and depression. Addresses scapular dyskinesis and prepares shoulders for overhead function. Essential for overhead athletes, swimmers, and anyone with shoulder impingement concerns.

How To
1Stand facing mid-level anchor, arms extended forward and up at approximately 45 degree angle forming letter Y shape overhead.
2Pull bands back and down, emphasizing scapular depression and retraction.
3Focus on engaging lower trapezius to pull shoulder blades down and together.
4Return with control.
Coaching Cues
Maintain Y angle throughout
initiate movement from shoulder blades
focus on downward pull of scapulae
reach tall at start of each rep
avoid excessive arm bend
control descent
think pull shoulder blades into back pockets.

Phase 3 · Peak Power

Peak your power. Power pull-downs, serve and throw simulation, sport-specific patterns, overhead holds, and diagonal pulls push explosive output to its ceiling. You finish with fast, powerful shoulders.

01

Power Pull-Downs (Crossed)

3 sets of 8 repsHigh Anchor

Explosive pulling for sport performance. Builds lat strength and overhead pulling power.

How To
1Stand facing high anchor, arms overhead.
2Pull bands explosively down to chest level.
3Control return to start position.
Coaching Cues
Explosive pull down
control the return
engage core
squeeze lats at bottom position

Set your resistance

Light, medium, or heavy?

We call for an effort level instead of a specific weight, because the right resistance depends on you, the movement, and where you are in your training. For the sets and reps listed on each exercise, pick the resistance that makes the last few reps feel like the level shown.

Light

You finish the set with several clean reps still in the tank. The work stays easy and fully controlled from the first rep to the last.

Medium

You could manage a few more reps at the end, but not many. The final reps take real effort while your form holds.

Heavy

You reach the last prescribed rep with little or nothing left. Completing every rep with good form is genuinely hard.

These are starting points, not rules. Everyone is built differently, so adjust to fit you: size down if your form breaks before the final rep or a movement aggravates a symptom, and only size up once every rep feels smooth and pain free. When you are unsure, choose the lighter option.
